Band & Body: A Free 4-Week Resistance Band Workout Plan for Beginners

If you have a resistance band and a little floor space, you have enough to build real strength. Band & Body is the free 4-week resistance band workout plan for beginners that I created for exactly that: three 30-minute workouts a week, using only your body and resistance bands. As a NASM-certified personal trainer, I built it to be joint-friendly and easy to follow, with a video for every exercise in my app.

Who it’s for

Band & Body is for you if you:

  • Are new to strength training or coming back after a break
  • Train at home, in a hotel room or in a small space
  • Want a plan that fits in your suitcase
  • Want joint-friendly workouts with a clear purpose instead of random exercises

What you need

  • A mini loop band
  • A long resistance band and a door anchor
  • A mat and a wall

The 3 resistance band workouts

The 3 Band & Body resistance band workouts: lower body, upper body and full body

Every session follows the same simple flow: a short mobility warm-up, two or three focused strength blocks, and an optional finisher. You only rest at the end of each round, so 30 minutes goes a long way.

Workout A – Lower Body + Active Mobility

Strong, balanced legs and better hip mobility. You’ll work your glutes, posterior chain and quads with mini-band and bodyweight moves like banded glute bridges and split squats, plus active mobility to keep your knees and hips happy.

Workout B – Upper Body Strength & Shoulder Stability

Pull and push strength for a balanced upper body, from banded rows to presses, finished with shoulder stability work for healthier shoulders and better posture.

Workout C – Full Body

Strength, mobility and a little power in one session, with a power-and-flow block to connect it all and keep your whole body moving well.

The full workouts, with every exercise, set, rep and coaching cue on video, are waiting for you in the app.

Your weekly workout schedule

Do each workout once a week, with a rest day between sessions, for 4 weeks.

MondayTuesdayWednesdayThursdayFridayWeekend
Workout ARest or walkWorkout BRest or walkWorkout CRest or light activity

Any three nonconsecutive days work. Consistency over four weeks matters more than the exact days.

How to progress over the 4 weeks

  • Week 1: learn the movements. Pick a band where the last reps feel hard but your form stays clean.
  • Weeks 2–4: when a block feels easy, use a stronger band, step farther from the anchor, or slow down the return.
  • Add the finishers once the main blocks feel comfortable.
  • Track it: the app logs your workouts and streaks, so you can see your progress week to week.

Safety notes

  • Test the band tension before your first full rep.
  • Keep bands away from sharp edges, and replace them if you see cracks or thinning.
  • Stand or kneel so the band pulls away from the anchor, not toward you.
  • Move with control. If an exercise hurts, choose an easier version and get individual guidance when you need it.

FAQ

Is Band & Body really free?

Yes. You only need your email. There is no subscription and no credit card.

Can I get stronger with only resistance bands?

For most beginners, yes, as long as you keep making the work a bit harder over time.

Which resistance bands do I need?

A mini loop band and a long resistance band, light or medium. A door anchor helps for rows and presses.

Can I do it while traveling?

Yes. Bands fit in a suitcase, and the app lets you download workouts to use offline.

What if I only have two days a week?

Start with my two-day home strength plan and move to Band & Body when you have a third day.

What should I do after the 4 weeks?

Repeat it with stronger bands, or move on to one of my other programs.
